since OP is delivering all of nothing, I'll post up some intervals I've been doing. You'll need a marked field;
-10x400m laps. jog the curves, sprint the straights. NO WALKING
-start with 100m in less than 20sec, then rest 40 seconds. then do 200m in less than 40sec, then rest 20 sec: this is one set. do 10-15 total.
-200m in 20 sec with 40 sec rest x 10-20
-100m on the minute for 30mins. keep the times under 20sec
-10x50m every 30sec. repeat for 5 total sets. rest 2mins between sets.
